[mental] Association vs. Dissociation: where should your attention go during effort?

“On your long runs, what do you think about?”

The question is simple, but the answer reveals a lot. Some runners monitor every sensation: breathing, footstrike, heart rate. Others plan their weekend, replay the week, or count trees along the trail. These two ways of occupying your brain during effort have a name in sport psychology, and they have been the subject of a scientific controversy that has lasted nearly fifty years.


The origin: Morgan & Pollock, 1977

In 1977, William Morgan and Michael Pollock asked a straightforward question: how do elite marathon runners think during a race?

Their method was direct. They interviewed runners after the race and asked them to describe what was going on in their heads. What they found surprised them.

Most non-elite runners used what Morgan and Pollock called a dissociative strategy: they thought about something other than the effort itself. They distracted themselves, looked at the environment, let their mind wander. A way of putting mental distance between themselves and the pain. Today, they would be listening to podcasts through bone conduction headphones.

Elite runners did almost the opposite. They stayed focused on their bodily sensations: breathing, muscle tension, footstrike, pacing. They associated with the effort rather than fleeing from it. Morgan called this the associative strategy.

The conclusion shaped coaching advice for two decades. “Stay focused on your body.” “Listen to your signals.” “Don’t zone out.”

But there is a problem. The original data do not support a causal claim. Elite runners associated more, yes. But that does not mean association caused their performance. They also trained more, had better biomechanics, and superior aerobic capacity. The attentional strategy could easily be a consequence of expertise rather than a cause of success.


The definitions, properly

Before going further, let us get the terms right, because they have been used with considerable variation in the literature.

Association (or internal monitoring) means directing attention toward signals from the body: heart rate, muscle sensations, breathing, perceived fatigue, pain, temperature. You “listen” to what is happening inside.

Dissociation (or external distraction) means turning attention elsewhere: scenery, a mental conversation, a memory, music in your head, thoughts unrelated to the effort.

In practice, it is not binary. A finer classification, proposed by Stevinson & Biddle in 1998, adds a task-relevant dimension:

  1. Internal monitoring: deliberately tracking HR, breathing, muscles.
  2. Internal distraction: unfocused daydreaming, rumination.
  3. External monitoring: checking GPS pace, counting kilometer markers, race strategy.
  4. External distraction: watching scenery, noticing other runners, letting the mind drift outward.

This distinction matters because “checking your GPS,” “monitoring your heart rate,” and “watching a bird” are not the same thing mentally, even though the first and third are both “external.”


What the research found over the next forty years

Intensity changes everything

The most robust finding is that the optimal strategy depends on effort intensity.

At low to moderate intensity, dissociation reduces perceived exertion (RPE) and can increase time to exhaustion. When the effort is sustainable and pain is not dominant, diverting attention works. This matches experience: on an easy one-hour run, listening to a podcast is pleasant and does not hurt performance.

At high intensity, dissociation loses its effectiveness. Physiological signals become too loud to ignore: muscle pain, breathlessness, fatigue. The brain cannot push them aside. In that case, associative strategies regain the advantage, not because they reduce pain, but because they enable pace regulation (Brick et al., 2014).

This resonates with something personal: when I do interval sessions, I spontaneously turn off the music to “listen.” It happens without deliberate planning.

Expertise changes the picture too

There is a paradox in Morgan and Pollock’s finding: elites who associate suffer more than non-elites who dissociate, yet they run faster. How?

One hypothesis is that association is effective not because it reduces suffering, but because it improves effort regulation. An elite runner who monitors sensations can adjust pace in real time. A runner who distracts themselves runs “blind” and risks either starting too fast or slowing more than necessary.

This reading is consistent with another finding: economical runners (those who consume less oxygen at a given pace) do not stand out by their level of association, but by their ability to relax and reduce unnecessary tension, a fine form of associative attention, not anxious monitoring.

Elites do not purely associate

A point Morgan and Pollock had already noted, later refined: elites are not constantly in monitoring mode. They alternate, using dissociation during lower-intensity phases and association during critical moments (climbs, final stretch, accelerations). It is a flexible strategy, not a rigid doctrine.


The specific case of ultra-trail

Most studies cited above concern marathon or lab efforts lasting 20 to 60 minutes. Ultra-trail is a different beast for several reasons.

Duration. Over 10 to 30 hours of racing, maintaining constant associative attention is simply impossible. The brain fatigues. Dissociation during calm phases is not a choice; it is a necessity.

Terrain-imposed switching. On technical terrain, association becomes automatic in descents and exposed sections. You cannot daydream on a scree field without risking a fall. The terrain forces attention. On monotonous climbs at walking pace, dissociation settles in naturally.

Pain changes nature. In ultra, pain is not the same as in an all-out 10K. It is more diffuse, more chronic. Recent literature on pain management in ultra (reviewed in Sports Medicine, 2025) suggests that ultrarunners develop a form of active acceptance: they neither deny pain through dissociation nor anxiously monitor it through association. They recognize it as normal and continue. This is closer to mindfulness than to either classical strategy (Smith & Jones, 2025).


What remains debated

Forty-five years after Morgan and Pollock, the literature has not fully converged. Several meta-analyses have shown contradictory results depending on the populations, protocols, and exact definitions used. Brick et al. (2014) note that research on this topic lacks consensus partly due to measurement problems: how do you really know what a runner is thinking during effort?

What is solidly established:

Dissociation reduces RPE at low intensity and can improve effort tolerance in that context. Association improves pace regulation, especially at high intensity. Both strategies coexist in the same runner within the same effort. Elites are defined not by association itself but by their attentional flexibility.

What remains uncertain:

The direction of causality: does association cause better performance, or are better runners simply more comfortable staying with their sensations because they are well trained? Direct applicability to ultra-trail, for which very few studies have been conducted. The interaction with cumulative fatigue: does the capacity to associate degrade as fatigue accumulates?


What I take away in practice

From my own modest experience, here is what I think.

On easy endurance runs, dissociation is normal and probably beneficial. Podcasts, music, free thoughts. No reason to force yourself to “monitor your sensations” at 65% of max HR for an hour.

On targeted intensity sessions (intervals, specific pace, tempo climbs), association helps regulate effort and stay in the right zone. Even more so if you run by feel rather than by numbers.

During key race moments (the start of a long climb, the last 20 km, a technical section), consciously switching to associative mode can make the difference between solid management and blowing up.

During the monotonous phases of an ultra (3 AM, endless flat, distant aid station), do not force yourself to “be present.” Dissociation is the brain’s protective mechanism.

And finally, mindfulness is perhaps the most useful synthesis: neither anxious association nor avoidant dissociation, but an open attention to sensations without overreacting. Easier said than practiced, but it can be trained.
